The Best Calisthenics Exercises, Organized by Muscle Group

Dark, moody scene of calisthenics exercises with bodyweight training equipment
    Short answer

The most effective calisthenics exercises are: push-ups and dips for pushing, pull-ups and inverted rows for pulling, squats and lunges for legs, and planks and hollow holds for core. Those five movement patterns cover the entire body. Everything else — muscle-ups, front levers, planches — is a progression built on top of these fundamentals.

    Push (chest, shoulders, triceps)

    • 01Push-up — the foundation. Scale from wall push-ups to decline push-ups.
    • 02Dip on parallel bars — best bodyweight movement for lower chest and triceps.
    • 03Pike push-up — builds the shoulder strength that handstand push-ups demand.
    • 04Handstand push-up — the advanced goal; train wall handstands first.

    Pull (back, biceps, grip)

    • 01Pull-up and chin-up — the king of upper-body pulling. Train negatives if you can't do one yet.
    • 02Inverted row under a table or low bar — the most underrated exercise for building pull-up strength.
    • 03Dead hang — builds grip strength and decompresses the shoulders.
    • 04Muscle-up — combines the two; only attempt it after 10+ clean pull-ups.

    Legs and glutes

    • 01Bodyweight squat — the base; progress to split squats and Bulgarian split squats.
    • 02Lunge — trains one leg at a time, exposing and fixing imbalances.
    • 03Glute bridge — posterior chain work that desk-bound bodies desperately need.
    • 04Pistol squat — the ultimate one-leg strength test; scale with a box or support.

    Core

Build each workout around one exercise from each category and you have a complete session in 30-40 minutes. The order matters: hardest, most technical movements first (pull-ups, dips), easier volume work after.

    • 01Plank and side plank — static stability, start here.
    • 02Hollow hold and hollow rocks — gymnastics-style core tension used in every advanced skill.
    • 03Hanging knee raises — trains the core while hanging, bridging toward the muscle-up.

    Frequently asked questions

What are the most effective calisthenics exercises?

Push-ups, pull-ups, dips, squats and planks. These five movement patterns cover every major muscle group and form the base that all advanced skills — muscle-ups, front levers, planches — are built on.

How many calisthenics exercises should I do per workout?

Four to six. One or two from each movement pattern (push, pull, legs, core). More exercises spread your recovery thin; fewer leave gaps in your development.

Can I train my whole body with calisthenics exercises only?

Yes. Push, pull, legs and core can all be trained with bodyweight alone, and progressions keep the resistance increasing for years. The only limit is creativity, not equipment.
