Beginner Calisthenics Workout: Your First 4 Weeks

A beginner calisthenics workout should train 3 days per week with five basic movements: squats, incline push-ups, inverted rows, planks and glute bridges. Start with 3 sets of 8-12 reps, stop 2-3 reps before failure, and add one rep per week. When you can do 3×12 clean push-ups, move to full push-ups; when the rows feel easy, start dead hangs and negative pull-ups. Most beginners hit their first full push-up in 2-4 weeks and their first pull-up in 2-4 months.

Week-by-week progression
Week 1: learn the movements. Film yourself once — form feels different than it looks. Weeks 2-3: add one rep per set each week. Week 4: test where you are — can you do a full push-up from the floor? A 20-second dead hang from a bar? Whatever you can now do, the next four weeks are built around.
The single biggest beginner mistake is rushing to hard variations with sloppy form. Five clean reps build strength; fifteen messy reps build injuries. Keep 2-3 reps in reserve in every set for the first month.
The path to your first pull-up

- 02Weeks 3-6: dead hangs (20-40 seconds) and scapular pulls.
- 03Weeks 5-10: negative pull-ups — jump to the top, lower yourself for 3-5 seconds, 3×3-5.
- 04Typically weeks 8-16: your first full pull-up. Most people get there; almost everyone who quits skipped the negatives.
Rest, soreness and how often to train
Muscle soreness after your first weeks is normal and fades as your body adapts. Sharp joint pain is not — it means the exercise needs an easier version. Three sessions per week is the sweet spot; training the same muscles two days in a row slows progress rather than speeding it up.
