Bodyweight Leg Workout: Strong Legs Without Weights

Athlete in a deep pistol squat on one leg outdoors in golden evening light
    Short answer

Legs respond to bodyweight training as soon as you go from two-legged to single-leg movements. Regular squats get easy fast — but Bulgarian split squats, step-ups, nordic curls and pistol squats load one leg with your full bodyweight and hit the same intensity as a heavy squat. Train legs twice a week, 3-4 sets of 6-12 reps per leg.

Why 'calisthenics skips legs' is wrong

The objection only holds if your leg training stops at regular squats. 30 two-legged squats is conditioning, not strength training — the load is too low to drive growth.

The fix isn't weights, it's one leg. Standing on a single leg instantly doubles the load per leg and adds a balance demand no machine gives you.

The 6 exercises that build legs

    • 01Bulgarian split squat — rear foot on a bench. The single most important leg exercise in calisthenics.
    • 02High step-up — quads and glutes with very low injury risk.
    • 03Nordic curl (or partner-assisted glute-ham raise) — hamstrings, which almost nothing else reaches.
    • 04Single-leg glute bridge — glutes and hip extension.
    • 05Single-leg calf raise off a step — full range for the calves.
    • 06Pistol squat — the end goal: a full one-legged squat under control.

    8-week leg program

Train legs twice a week with at least 48 hours between sessions. Once you hit 12 clean reps per leg, move to the next harder variation instead of adding reps.

    Pistol squat: the full progression

Most people reach a full pistol squat in 8-16 weeks. If ankle mobility is the limiter, stand with your heel on a thin book while you work mobility alongside it.

    • 011. Assisted squat — hold a doorframe and lower on one leg.
    • 022. Box pistol — sit down to a bench on one leg and stand back up.
    • 033. Lower the box — drop the height 2 inches at a time.
    • 044. Negative pistol — lower over 5 seconds, stand up with both legs.
    • 055. Full pistol squat — heel down, free leg extended, control the whole way.

    Common mistakes

    • 01Knee caving inward — drive the knee out over the second toe on the way down.
    • 02Rushing the tempo so momentum does the work instead of the muscle.
    • 03Training quads only and skipping hamstrings and glutes — nordic curls and glute bridges fix it.
    • 04Jumping straight to full pistols without the box step, which loads the knee unnecessarily.

    How the app helps

The camera analysis scores depth and knee angle on your squats and pistol squats in real time, so you know whether you actually hit depth. The skill tree in Calisthenics.dk also shows exactly how far you are from a full pistol squat, based on your measured reps.

    Frequently asked questions

Can you build legs without weights?

Yes, with single-leg exercises. A bodyweight Bulgarian split squat loads the front leg roughly like a barbell squat with 50-70% of your bodyweight.

How often should I train legs?

Twice a week with at least 48 hours between sessions is optimal for most people. Once a week works too, just slower.

How long does it take to learn a pistol squat?

With two leg days a week, typically 8-16 weeks from a regular squat to a full pistol squat, depending on starting strength, balance and ankle mobility.

Are pistol squats bad for your knees?

No, provided you build up through the box variation and keep the knee tracking over the toes. Knee pain is a sign you progressed too fast.
