Muscle-up programme: from pull-up to your first muscle-up

To get your first muscle-up you need 8-10 strict pull-ups, 8-10 strict dips and an explosive pull-up where the bar reaches your chest. The skill itself is trained with high pulls, negative muscle-ups and ring transition work — typically 8-12 weeks once the prerequisites are in place.

If one of those is missing, that is where your time should go. The vast majority of failed muscle-up attempts come from a lack of pulling power, not from transition technique.
- 0110 strict pull-ups with no swing
- 0210 strict dips at full depth
- 03An explosive pull-up where the bar reaches your lower chest
The three phases of the movement
- 01The pull: explosive, false grip if you can, elbows driven back
- 02The transition: a fast switch where wrists and elbows rotate over the bar — this is the hard part
- 03The press: a dip from the bottom of the support position to straight arms
The 8-week schedule
Run the schedule twice a week as the first thing in the session, never after a hard back day. Fill the rest of the week with normal pull and push training.
| Week | Main exercise | Volume |
|---|---|---|
| 1-2 | Explosive pull-up (chest to bar) | 5 × 3, full rest |
| 3-4 | High pull + straight bar dip | 5 × 3 + 4 × 5 |
| 5-6 | Negative muscle-up from a box | 5 × 2, 5 seconds down |
| 7-8 | Muscle-up attempts fresh, then negatives | 5 attempts + 4 × 2 negatives |
The four typical mistakes
- 01Not enough height in the pull — the bar should reach your chest, not your chin
- 02A slow transition — it has to be aggressive, not careful
- 03Body too far from the bar — lean over it instead of hanging vertically
- 04Kipping as the only tool — it hides the strength gap instead of closing it
How the app helps
The skill tree in Calisthenics.dk shows exactly where you are on the road to a muscle-up and what the next prerequisite is, and the form analysis counts your pull-ups and dips and flags it when your range of motion slips — locally on your phone, with no video leaving the device.

Frequently asked questions
How long does it take to learn a muscle-up?
From 10 strict pull-ups and 10 dips it typically takes 8-12 weeks with two focused sessions a week. From scratch, most people should expect 6-12 months.
Do I need a false grip?
On rings, yes, almost always. On a bar it is optional, but it makes the transition markedly easier because the wrist is already above the bar.
Is a kipping muscle-up cheating?
No, it is a different exercise. It is legitimate in CrossFit, but it does not build the pulling power a strict muscle-up needs — so if strict is the goal, train strict.
