Negative Pull-Up - The complete guide
Negative pull-ups are the most effective shortcut to your first strict pull-up. You jump or step up to the top position and put all your effort into the slow, controlled lowering phase.
How to perform it
- 1Use a box, chair or jump to get to the top position with your chin over the bar
- 2Let go of the support and hold the position briefly
- 3Lower yourself as slowly as you can - aim for 5-8 seconds down
- 4Keep tension the whole way, don't drop the last few centimeters
- 5Repeat from the bottom with a fresh climb-up
Common mistakes
⚠️ Dropping uncontrolled through the last 20-30% of the movement
⚠️ Descending too fast without counting seconds
⚠️ Jumping too low to actually reach a real top position with chin over the bar
Progression - the path to mastering it
1. 3-second negatives
2. 5-second negatives
3. 8-second negatives
4. Band-assisted pull-up
5. Your first strict pull-up
FAQ
How many negatives should I do?
3-5 sets of 2-3 controlled negatives, three times a week. Quality over quantity - a fast, uncontrolled negative gives you nothing.
How long until my first pull-up?
Most people get their first strict pull-up after 4-8 weeks of consistent negative training combined with Australian rows.
